I can’t stress enough how important the dynamic warm up (the brisk walk) and especially the cool down stretches are for avoiding pain and injury. Take your time too, don’t rush them.

In addition to what BrianUK says, a very hot shower after helped me and also moving as much as possible when you feel things tighten up. I also went for a short walk later on in the day and that worked for me.
