Have entered the abbey dash in Leeds in November so am trying to ramp up the training

Have decided to try and do one interval session a week in preparation

Going well so far

"interval training" can mean many things to many people -- here is the famous Jack Daniels take on it - rundynamics2.webs.com/DRFin... -- he emphasises the correct pace and the correct duration for them. bear in mind that his training is mostly aimed at competitive athletes.

Agree with you that intervals mean different things

The main result is that you run at a little faster than your threshold pace

Yes - re pace. But he also says that the running intervals at that pace should be longer than 2 minutes as this is how long it takes to get your "system" up to Vo2Max. Benefits to VO2 max start after around 2 minutes.

My session tonite was 4 x 4 mins and 2 x2 mins all off 90 secs recovery

can try but today I tried the 30-20-10 version. About 33mins in total. I graduated C25K 2 weeks ago...
