focus on the present if you can … to tackle the intrusive thoughts try meditating or distracting in some way maybe exercise or a shower or anything you can be present in

Yes, Starrlight has the right idea. You can’t change the past and we can’t predict the future. What’s something you could do to make yourself feel better now? What helps me is sometimes I write in a journal. Get all your thoughts and worries out of your brain and on to some paper. Nobody needs to read it but you. Or listen to some relaxing and calming music. Take a break from reality. Try not to work yourself up.

If you are not, you would definitely benefit from finding a therapist to work with. It takes courage initially but it is so definitely worth it. Most of us were never taught or parented how to take care of ourselves and deal with strong emotions so it's something we need professional help with.
